Steps to Calories Calculator

Short answer: 10,000 steps burns about 350 to 600 calories for most adults at a normal walking pace, depending mostly on body weight. Enter your steps, weight, height and pace below. The calculator shows distance, walking time and calories, plus the formula it uses.

Convert steps to calories burned

Uses walking MET values from the 2024 Compendium of Physical Activities. Estimates only.

Height

Used to estimate your step length.

Level ground. Hills, stairs and a backpack burn more.

More accuracy (sex, age, measured step length)

Walk a measured 100 ft, count your steps, and divide 1,200 by the count.

How many calories do steps burn?

Most adults burn about 35 to 60 calories per 1,000 steps, so 10,000 steps comes to roughly 350 to 600 calories. Body weight matters most: a heavier person moves more mass with every step. Height matters through step length: taller people cover more ground per step, so each step costs a little more. Pace changes how fast you burn calories per minute, but much less how many you burn per step, because faster walkers finish the same steps sooner.

Calories burned by steps and body weight

Moderate pace (about 3 mph), height 5'9", standard MET method.

Body weight 5,000 steps 10,000 steps 15,000 steps
130 lb (59 kg) 177 354 530
160 lb (73 kg) 218 435 653
190 lb (86 kg) 258 517 775
220 lb (100 kg) 299 598 898

At this height, 10,000 steps is about 4.5 miles and takes about 90 minutes at 3 mph.

How the steps to calories formula works

  1. Step length. Your measured step length if you enter one. Otherwise height x 0.415 for men or 0.413 for women, a widely used rule of thumb (0.414 if you leave sex blank).
  2. Distance and time. Distance = steps x step length. Time = distance divided by your walking speed.
  3. Calories. Calories = MET x resting burn per minute x minutes. Walking METs come from the 2024 Compendium of Physical Activities: 2.8 for slow (2.0 to 2.4 mph), 3.8 for moderate (2.8 to 3.4 mph), 4.8 for brisk (3.5 to 3.9 mph) and 5.5 for very brisk (4.0 to 4.4 mph).
  4. Resting burn. By default, 3.5 ml of oxygen per kg per minute (about 1 calorie per kg per hour). Add sex and age and the calculator uses your Harris-Benedict resting metabolic rate instead, the Compendium's "corrected MET" method.

The "extra burn" line subtracts what you would have burned sitting still, which is the number to use if you are comparing walking with not walking.

Worked example: 10,000 steps

A 187 lb man who is 5'9" walks 10,000 steps at about 3 mph.

  1. Step length: 69 in x 0.415 = 28.6 in. Distance: 10,000 x 28.6 in = about 4.52 miles.
  2. Time at 3 mph: about 90 minutes.
  3. Resting burn: 3.5 x 84.8 kg / 200 = 1.48 calories a minute.
  4. Calories: 3.8 x 1.48 x 90.4 = about 510 calories, of which about 376 is extra over sitting still.

How many steps to burn 100 calories?

About 1,700 to 2,800 steps for adults between 130 and 220 lb. A 150 lb, 5'9" walker at a moderate pace needs about 2,450 steps. Lighter people need more steps and heavier people fewer. Use the "Steps to burn 100 calories" line in the calculator for your own number.

Frequently asked questions

How many calories does 10,000 steps burn?

About 350 to 600 calories for adults between 130 and 220 lb at a moderate pace, around 4.5 miles for someone 5'9".

How many steps are in a mile?

Roughly 2,000 to 2,600 for most adults. At 5'9" with an estimated 28.6 inch step, it is about 2,200 steps per mile.

Does walking faster burn more calories per step?

A little. In our model a 160 lb, 5'9" walker burns about 435 calories for 10,000 steps at 3 mph and about 450 at 4.2 mph. The faster walk takes 26 fewer minutes, so the burn per minute is much higher.

Do I burn more calories walking if I weigh more?

Yes. Calorie burn scales with body weight, so the same 10,000 steps cost a 220 lb person about 70% more than a 130 lb person.

Are fitness tracker calorie counts accurate?

Treat them as estimates. Trackers use similar formulas plus heart rate, and their calorie numbers can differ noticeably from lab measurements. Use the same tool consistently to track trends.

Is walking or a sauna better for burning calories?

Walking, by a wide margin. Twenty minutes at about 3 mph burns roughly twice what 20 minutes in a sauna does. See our sauna calories burned calculator for the comparison. Many people pair both: a walk or workout first, then the sauna to relax.
